I gave my peeps my heart and soul (and all of my knowledge at the time) to guide their journey of transformation on ABC’s Extreme Weight Loss show. No Deficit, No Deal: The One Rule Every Diet Follows

Let’s clear something up right away: every effective fat loss plan – no matter the name or trend – works because it creates a calorie deficit. That just means you’re burning more calories than you’re taking in.

But here’s the thing most people miss…

Not everyone needs to start with strict tracking or major changes. We all have different histories with food, dieting, and nutrition. That’s why finding the right point of entry is so important.

For some, that entry point might be as simple as:

  • Cutting out late-night snacks
  • Swapping soda for diet soda
  • Eating off a smaller plate
  • Making higher protein versions of your favorite foods

 

These might seem small, but they can create the exact deficit needed to start seeing results – without overwhelm. And when people start to feel successful early on? That builds momentum like nothing else.

Start simple. Build confidence. Then layer in more as you go.

Why Carb Cycling Still Leads the Way

I’ve coached thousands of transformations, and there’s one method I keep coming back to: Carb Cycling. I used it for every participant on my show, and I continue to use it today.  Why? Because it’s one of the most flexible, empowering, and body-aware nutrition systems out there.

It’s not about high or low carbs being “good” or “bad.” It’s about giving your body what it needs – when it needs it.

Carb cycling alternates between high-carb and low-carb days. This approach allows flexibility in your diet, with strategic ‘resets’ – making it easier to sustain fat loss without the burnout or metabolic drop-off seen in long-term low-carb diets.

  • Low-carb days teach your body to tap into fat stores
  • High-carb days replenish glycogen, boost metabolism (through improved thyroid conversion) and support muscle retention
  • Reset days give your mind a break, your metabolism another boost, and your hunger hormones a rest.

 

More importantly, Carb Cycling builds body awareness. You’ll start to feel what fuels you best. You’ll learn the patterns in your energy, your hunger, even your mood. Let’s talk about one of the biggest fears people have when they start losing weight:
“Will I have to give up my favorite foods?”

My answer? Absolutely not.

Instead of restricting foods, I’ve poured my heart into building a massive menu of high-protein, low-sugar comfort foods that taste amazing and bring you back to your childhood favorites.

Pancakes. Pizza. Mac and cheese. Cheesecake. Ice Cream.  You name it – I’ve recreated it, made it macro-friendly, and wrapped it in delicious flavor.

These meals aren’t just “diet food.” They’re family-friendly, deeply satisfying, and designed to keep you on track without feeling deprived.

Flavor changes behavior.
When it comes to losing the weight and keeping it off, when food tastes good and supports your goals, that’s when we do it consistently…and transformation becomes sustainable.

1.Promise-Based Coaching: Psychology Before Physiology

Transformation success isn’t about willpower – it’s about integrity:  keeping small promises to yourself. This approach rewires self-trust and builds the confidence to take bigger actions.

This is the heart of my KEPT (promises) app: start by choosing one simple promise you can make and keep every day – drink a glass of water in the morning, take a 10-minute walk, track one meal.

Start Here:

  • Pick one wellness promise (hydration, movement, protein, gratitude, etc.)
  • Make it so small you can’t fail
  • Track it daily in the KEPT app and let your streak build momentum

2.Track What Matters: More Than the Scale

We never rely on the scale alone. The biggest shifts are emotional, mental, and behavioral. That’s why our method includes daily promise tracking of:

  • Sleep
  • Water
  • Gratitude
  • Steps
  • Strength Training
  • Nutrition
  • Cardio
  • Kindness
  • Mindfulness
  • Breath

3. NEAT + Lifting: Maximize Fat Burn and Preserve Muscle

You’ll hardly see cardio in a Chris Powell Weight Loss plan – I’ve actually stopped including it for all my clients who are focused on weight loss.

Not that it’s bad, but there are side effects from doing cardio in a calorie deficit (increased hunger and muscle loss) that can make the weight loss journey – and maintenance – much more difficult. 

People think you need to “work out more” to lose weight. But the secret behind-the-scenes was maximizing movement outside the gym, not inside it. 

Instead, we focus on increasing our NEAT: Non-Exercise Activity Thermogenesis. As we increase the calorie deficit for more weight loss, we also increase the NEAT – 10% at a time – to offset for the body’s natural tendency to move less as the deficit increases.

Maintaining Muscle Is Crucial For Long Term Success

If you don’t use it, you lose it. And when you’re in a calorie deficit, you can lose a lot of muscle…fast.

So what’s the big deal about that? Muscle is one of the most critical components of your metabolism.

Lost Muscle = Lower Metabolism, faster cognitive decline, increased risk of injury, and so much more.

And a lower metabolism means that you have to consume fewer calories to maintain your goal weight. This can set up most for total failure in the long run.

Resistance Training For The Win

But with just 3 quality sets of resistance training per muscle group per week (and adequate protein)…you can stave off muscle loss and maintain your precious metabolic engine for the best quality of life after your reach your weight loss goals!

NEAT + Resistance Training Action Plan

  • Set a daily step goal (start by increasing your current daily average step count by 10%)
  • Lift weights at least 3x/week – targeting the largest muscle groups of the body

Reset the Mind: Identity, Not Just Goals

Real transformation doesn’t start with a goal weight – it starts with an identity shift. On Chris Powell’s weight loss show, we taught participants to say, “I’m the kind of person who moves my body daily” or “I prefer foods that will nourish my body.”

This aligns behavior with belief and creates long-term sustainability.

Reframe Today:
Instead of “I need to lose 30 lbs,” say:

  • “I’m becoming a person who keeps my promises”
  • “I train my body because I value my health”
  • “I eat with intention, not emotion”
